The Best Lat Exercises For Building Width

Short answer

Three movements cover the lat, and each one loads a different part of its range: a pull down for the mid range, a single arm cable row for the shortened position, and a cable pullover at the end of the session for the fully lengthened position. What makes any of them a lat exercise rather than an upper back exercise is alignment. The hand, wrist, elbow and shoulder joint have to sit in a straight line, the elbow stays tight to the side, and the arm never travels far behind the back, because the lat cannot function there.

What the lat actually does, and where it stops

A lot of us need lats, especially to make a front double and a back double lat spread as wide as possible on stage. So start with the muscle. The lat attaches on the inner portion of the humerus and wraps down and around into the thoracolumbar fascia, with a fiber direction that is mostly vertical and moves into horizontal. Those lower fibers attach along the iliac crest, not just along the spine, which is exactly where people fail to train.

Its main actions are depression of the shoulder joint, extension of the upper arm, and the ability to adduct the humerus toward the torso. So the line of pull for real lat work sits very close to the torso line. It also wraps the rib cage, which is why it contributes to bracing.

Now the part that decides your range of motion. Once the arm travels behind the back, the lat cannot function there. That is a hard stop. So on any row or pull down, an elbow driving far behind the back is moving away from what the lat can do, and you are handing the work to something else.

At the other end, the fully lengthened position sits somewhere around 120 degrees, and it is different for everyone. As bodybuilders we usually have a limited range there, and that limited range is the starting point we have to work with and set up around.

None of this means pull downs stop working traps or rear delts. They always will to some degree. The point is that if you want to bias the lat, you stop inviting those other muscles in.

The one setup rule behind every lat exercise

Whatever you are holding, the goal is the same: get the line of force to start at the shoulder joint, and keep the hand, wrist, elbow and shoulder aligned in a straight line so the arm travels in the plane of the lat.

That is why handle width matters so much on a pull down. I really like variable width bars, so you can choose the handle width according to how wide someone's shoulders are. In the overhead position you want the handle aligning directly from hand to elbow to shoulder joint, moving straight down the side. On a close grip bilateral pull down, if you drew a line down from where the handles attach to the shoulders, they should align almost perfectly with the shoulder joint.

The second half of the rule is external rotation with the elbow tight to the side. This is where most rowing attachments fail. A close hand handle keeps you internally rotated and drives the elbow outward, which is not a position that favours the lat.

Honest caveat, because it affects a lot of people: some of us are just not good at external rotation, myself and Luke included. That is precisely why a single cable beats a fixed dual setup for us, since we can set the alignment to the individual instead of accepting the machine's.

Get the rib cage down before you pull

Thoracic position changes the plane you are pulling in, so it changes which muscle gets the work. You do not want to sit in an excessive arch, the kind where you could fit a hand under your back.

Pull the rib cage down and get the back flat onto the pad. That lets the lat wrap around the rib cage and sit in the right direction to pull into a short position relative to the cable.

The errors to watch for at the two ends of the movement are specific. At the top, people internally rotate, which loses the part of the range that belongs to the lat and lines up rear delt and traps instead. You will often see a quick jerk from the trap, then a bit of lat brought in late. At the bottom, people overextend and initiate with rotation. The lat does rotate a little, but so do the obliques and the lumbar, and once momentum starts the lat is not driving the movement.

If the scapula rotates upward, that job belongs to the rhomboids and traps, and the lat has left the movement. The cue is to reverse the steps: drive down toward the ground, drag the elbow past the thigh, then let it out under control.

The single arm cable row is the row for lats

This is our preferential row variation for the lat, and it is the one worth learning properly. Because a single cable does not automatically align you in the plane of the lat, you scoot over on the bench until the hand, wrist, elbow and shoulder form that straight line.

Then set a same side brace, which means directly opposing the force the cable is pulling you with, using the same side of the body. That is what lets you row hard without the torso rotating into the lift.

The reason to row at all is the loading. A single arm cable row loads heaviest in the shortened position, which is the range your pull down and your pullover do not cover.

If you have the option, set the cable at shoulder height. That lets you drive the depression cue first and still bias the horizontal fibers through the row, since you are not going above the shoulder joint into the overhead exposure.

Alternatives exist, with a trade off worth knowing. A landmine row, a hammer strength horizontal row or a Rogers three way all taper into the shortened position, meaning they are heaviest when the lat is lengthened and lighten as you pull. That matches the strength curve fairly well, but it works against the specific goal of the horizontal row, which is to load a fully shortened lat. Their advantage is the chest pad, which opposes rotation, although I would argue that brace is not as solid as a foot planted on a single arm cable row.

The cable pullover, and the two versions to avoid

The cable pullover is the lat isolation movement, and it earns its place for two reasons. First, it lets you accumulate a lot of lat volume without carrying over into rear delts or biceps, so the stimulus lands on the lat without spreading fatigue to everything else that helps you pull. Second, it gets the lat into a really high overhead position, which means a fully lengthened lat with load attached.

Pick the apparatus first. Use a bar with adjustable width so you can align the handles to the shoulder joint, the same principle as the pull down and the row.

For setup, stand as close to the cable as you can while still keeping tension in that lengthened position, then add torso lean. The lean is what puts the cable at 90 degrees to a fully lengthened lat at the stretch. From there, as you pull, the angle between the cable and the upper arm closes and the load tapers off into the shortened position. Keep the torso still rather than flexing back and forth.

Two variations are worth ruling out. A dumbbell pullover does load a lengthened position, but it is a very poor application of load to the lat, because the force never lines up with driving through the shoulder joint. A straight bar is worse: it does put the humerus in line with the elbow, but it holds you internally rotated while you try to force external rotation, and that creates binding at the elbow and the wrist that turns into recurring injuries.

Program the pullover at the end of the session. Loading the lengthened end range is what it is for, and doing it early limits your capacity to get the lat short in everything else.

Putting the three together

The three movements are not interchangeable, they are three different loading positions, and that is how you should program them. The pull down handles the mid range, the row handles the shortened position, and the pullover handles the lengthened end range.

There is one exception to the order. If someone genuinely cannot feel their lat, you can program the shortened position movement first in the session so they build that connection, and there is real adjustability to get right into the fully shortened position. As they develop it, move back to the standard order so you are not pre fatiguing them and reducing output on the pull downs and rows.

If limited external rotation is stopping you from getting the elbow close and you need some lean, do these single arm with a cable strap. Working around your own structure is the entire method here, not a compromise on it.

What is the best lat exercise?

There is not one, because the lat needs loading in three different positions. A pull down covers the mid range, a single arm cable row covers the shortened position, and a cable pullover at the end of the session covers the fully lengthened position.

Why do I feel pull downs in my biceps and traps?

Usually alignment. If the handle is too wide or too narrow the hand, elbow and shoulder are not in line, and if you internally rotate at the top you line up the rear delt and traps instead of the lat. Get the rib cage down onto the pad, keep external rotation, and keep the elbow tight to the side.

How far back should I pull on a row?

Not far behind the back. Once the arm travels behind the body the lat cannot function there, so an elbow finishing well behind you is moving away from what the lat does. Stop when the arm reaches in line with the torso.

Are dumbbell pullovers good for lats?

Not really. A dumbbell pullover loads a lengthened position but applies the load poorly to the lat, because the force does not line up with driving through the shoulder joint. A cable pullover with an adjustable width bar does the same job properly.

Should I use a wide grip for lats?

Use the width that puts the handle in line with your shoulder joint, which is why variable width bars are so useful. Too wide or too narrow and the hand is no longer aligned to the elbow and shoulder, so the arm stops travelling in the plane of the lat.
